Creatine is one of the most researched dietary supplements in sports. It is a naturally produced substance that one takes in through meat or fish. An average body contains about 120 grams of creatine, of which 95% is in the muscles. Many studies have shown that an extra intake of creatine improves sports performances that have an intensive and explosive character and contain a lot of repetitions in combination with a short recovery time.

In the decomposition of ATP (adenosine tri phosphate) to ADP (adenosine di phosphate), energy is released that is used for muscle contraction. By taking in additional creatine, one increases the creatine phosphate levels in the muscle (+10 – 20%) resulting in faster ATP restoration that can be used for energy.

Creatine van be used during:

  • Short exertions that are repeated and last between 2 and 30 seconds and have a recovery time of 30 seconds to 3 minutes.
  • Sports with an explosive and intense character that contain repetitions (strength training, team sports, racket sports).
  • Endurance exertions (running, cycling, swimming) if they contain repeated explosive exertions (interval and sprints).

 

How to use:

  • In most cases a charging protocol is used, followed by a maintenance phase. The charging phase consists of 5 to 7 days in which 20 to 25 grams of creatine is taken in daily, spread over 4 intake times (breakfast, lunch, dinner and before sleeping). After this, a maintenance phase of 4 to 6 weeks can be applied, which is a daily dosage of 2 to 3 grams after the exertion.
  • A moderate protocol can be used as well, which is a period of 4 weeks with a daily intake of 3 grams to increase the amount of creatine in the muscles.
  • In order to get the creatine in the muscles as well as possible, one can pay attention to timing and nutrition. After an exertion the transport of creatine in the muscle will be better. Furthermore, it appears that insulin affects the amount of muscle uptake. Simultaneous intake of creatine and carbohydrates (50 – 100g) increases the intake of creatine into the muscles.

 

Additional information:

  • The total stock of creatine is different per person and depends of the amount of muscle mass, the type of muscle fiber and to what extent the creatine stocks in the muscles are supplemented.
  • Especially vegetarians or people that consume low amounts of meat and fish will benefit from creatine supplementation, because their starting value is lower.
  • Creatine has no effect on some people. This is likely because the stock in the muscle has already been fully supplemented.
  • Athletes with a lot of type two muscle fibers (strength athletes for example) will respond better to creatine than athletes with many type one muscle fibers.
  • By using creatine the body can hold more liquid. Keep this in mind when it comes to sports with weight classes or sports where higher weight affects performance (walking, cycling uphill, running).
  • When one stops using creatine it will take 4 to 6 weeks before the creatine stock normalizes.

In which situations creatine is most useful depends on the type of sport and the purpose of the creatine. Make a decision whether it makes sense to use creatine for the training situation or for competitions.
